There is no flat winner in this table. Calling a kipping rep “wrong” when the task is a permitted kipping event answers the wrong question. Calling a kipping rep a strict pull-up hides the momentum and makes strength progress harder to compare. Name the standard before the set starts.
What Counts as Strict?
“Strict” is a training description until a rulebook defines the exact start and finish. For a common bar pull-up standard, use these landmarks:
- Start: Begin from a dead hang or the event’s stated starting position, with the body still enough to repeat. Do not jump into the first rep or use a beat swing unless the chosen standard allows it.
- Pull: Move the body by pressing the elbows down and keeping the ribs and pelvis controlled. The legs may stay together or slightly bent to fit the bar and body proportions, but they should not create a visible kick.
- Top: Reach the declared finish, such as the chin clearing the bar. A competition may specify a different visible standard, so do not silently substitute chest-to-bar for chin-over-bar or vice versa.
- Lower: Return under control to the declared hang before starting the next rep. A partial descent is a different repetition standard even if the chin reaches the bar.
The goal is not to freeze every joint. The shoulder blades can move during a controlled pull-up, and bodies differ in limb length and bar height. The useful test is whether the same start, path, top, and descent can be repeated without a deliberate swing, kick, or shortened range.
What Counts as Kipping?
A kipping pull-up uses an intentional, cyclical change between hollow and arch shapes to help the body travel around a fixed bar. The legs and hips are not random cheating; they are part of the movement strategy. The extra movement does not make the rep equivalent to a strict pull-up, and it still needs a defined range and a controlled cycle.
The broad sequence is:
- Establish a secure grip and a still starting position.
- Create a small, controlled hollow-to-arch beat rather than throwing the feet forward without a brake.
- Coordinate the hip drive with the pull so the body rises toward the bar as one linked cycle.
- Finish at the event’s required top position, then guide the body back into the next beat or stop safely.

A strict set cannot be “upgraded” into a kipping set by adding speed. Likewise, a kipping set cannot be counted as strict volume because the bodyweight and grip are the same. Keep them as separate exercise entries in your log.
Strict Readiness Checks
These checks are gates for the task, not universal strength standards or medical tests. Use assistance for any check that you cannot perform with control.
1. Bar and hang check
Confirm that the bar, rack, platform, and landing area are stable. From a supported step, take your grip and lower into a hang without jumping. Can you maintain a secure grip and an organised trunk long enough to start and stop the repetition? If not, begin with foot-assisted hangs or a pulldown rather than repeatedly dropping from the bar.
2. Assisted full-range check
Use a machine, band, or foot on a box. Perform three to five repetitions through the same start and finish you intend to call strict. The assistance should reduce load, not propel the body. If the feet kick, the shoulders shrug uncontrollably, or the descent stops early, increase assistance or reduce the range temporarily while you build the missing control.
3. Eccentric check
Step or jump to the top without a swing, pause briefly, and lower through a range you can own. A slow descent is useful evidence of control, but it is not proof that an unassisted full repetition is ready. Log the range and approximate descent time if you use this drill; do not compare a five-second negative with an uncontrolled drop as if they were equal reps.
4. Repeatability check
Film a small set from the side or front-quarter angle. Look for the same hang, top, and descent on every repetition. A single clean rep is a useful starting point; it does not justify forcing a set to failure. When the standard changes under fatigue, end the strict set and record where it changed.
Kipping Prerequisite Checks
Kipping is a skill practice, so control comes before speed or a large set. Perform the checks in a low-fatigue session with a clear landing or dismount plan.
Grip, bar, and space
Use a bar that cannot rotate, slide, or release unexpectedly, and clear the area beneath and around it. Chalk can change grip feel but is not a substitute for a secure bar or a safe dismount. Practise stepping down or dropping only when the landing surface and height allow it; never discover the dismount in the middle of a fast set.
Beat-swing control
From a supported start, practise small hollow-to-arch beats. The swing should have a clear stop or change of direction rather than increasing until the feet and ribs are uncontrolled. If you cannot keep the hands connected and return to a repeatable body shape, regress the amplitude and speed.
Pull-timing check
Add the pull only after the beat swing is repeatable. The hips and pull should link together; an early arm yank, a late hip throw, or a sudden knee tuck indicates that the cycle is not yet organised. Use low repetitions and full rest while learning the timing.
Range and exit check
Practise the required top position and then stop the set deliberately. You should be able to break the cycle without crashing into the bar, losing your grip, or landing awkwardly. A set that can only end by falling out is not a repeatable competition or conditioning skill.

Do not diagnose a “weak lat” from one video. Mark the first landmark that changes, then test one variable at a time.

“Elbows down” is a useful experiment, not a command to force one exact elbow angle. Grip width, shoulder structure, and bar height affect the path. Compare the same setup before deciding whether a cue helped.
Kipping Form Faults: Diagnose the Cycle
Kipping faults are about rhythm, body shapes, bar relationship, and the ability to brake. The same visual fault can have different causes, so make the smallest change that restores a controlled cycle.

Do not use a bigger kip to hide a missed top position. Do not use a strict cue to remove the hip action from a kipping skill. Name the standard, then fix the part of that standard that first changed.
Separate Progression Rules
The simplest way to avoid confusion is to maintain two lines in your training log. A stronger strict pull-up does not automatically mean a faster kipping cycle, and a larger kipping set does not automatically mean more strict strength.
Strict progression log
Record:
- grip and bar height;
- assistance method and exact setting, if used;
- repetitions, start position, top position, and descent range;
- tempo or pause when it is part of the exercise;
- the first rep where the standard changed and your estimated technical reserve.
Progress one variable at a time. First make all sets repeatable at the chosen range. Then add a repetition, reduce assistance, add a pause, or add a small amount of external load. - the first cycle that lost control, shortened, or required a rescue movement.
Progress by making small sets repeatable before adding speed or total repetitions. Then practise longer unbroken sets only if the standard remains unchanged. Programming Strict and Kipping in the Same Week
If strict strength is the priority, put strict or assisted work first while fresh, then use pulldowns, rows, or low-fatigue skill practice. If kipping skill is the priority, practise the cycle with low repetition and full control before adding conditioning volume; retain enough strict work to keep the underlying pull from being completely neglected.
Avoid placing a high-volume kipping session immediately before a strict-strength test if the swing or grip fatigue changes your start and top positions. Conversely, do not turn every kipping practice into a max set. Skill work is easier to evaluate when the cycle is short enough that you can stop before technique deteriorates.

Common Questions in a Gym or Competition
“The workout says pull-ups. Which one do I do?”
Ask what the programme means before counting the set. If it says strict, remove the deliberate swing. If it says kipping, check the permitted cycle and range. If it simply says pull-ups for general training, choose one standard, write it in the session plan, and keep it consistent for comparison.
“Can I switch standards mid-set?”
You can change the exercise, but do not count the switch as the same set. Finish the strict reps, rest, then record the kipping reps separately—or use assistance to keep the original standard. This preserves useful data and prevents a rep target from hiding a change in task.
“Why can I kip more reps than I can do strictly?”
The kip adds a timing and momentum strategy that changes the force and coordination demands. It can help you complete more cycles, but those reps do not establish the same strict strength. Keep both numbers; the difference tells you that the skills have different current limits.
“Does a strict pull-up have to start from a totally passive shoulder?”
The answer depends on the declared standard. A dead hang may allow natural shoulder-blade movement, while a particular event can define a different start.
