How to Do It
- Stand tall holding the load with arms fully extended and elbows close to your sides.
- Curl the load upward by bending only at the elbow, keeping the upper arm still.
- Squeeze briefly at the top without shrugging the shoulders forward.
- Lower under control back to a full elbow extension before the next rep.

The bicep curl is a single-joint elbow-flexion exercise trained standing, seated, or braced against a bench or pad. Every variation changes only where the upper arm is positioned and which grip the hand uses; the underlying elbow-flexion action stays the same.
Length-Tension Curve Across Variations
The biceps brachii crosses both the shoulder and elbow, so its tension at any point in a curl depends on the position of both joints, not just how bent the elbow is. A standing curl with the upper arm hanging at the side keeps the shoulder roughly neutral throughout, so the length-tension curve is driven almost entirely by elbow angle: tension rises through the middle of the rep and peaks near the top.
Pinning the upper arm behind the torso, as in the incline dumbbell curl, extends the shoulder and stretches the biceps further at the bottom of the rep before the elbow even starts to bend. This shifts peak tension earlier in the range and increases the demand at the stretched position, which many lifters use specifically to bias the bottom half of the curve. Fixing the upper arm in front of the torso against a pad, as in the preacher curl, does the opposite: it removes the stretch and any torso-swing assistance, concentrating tension through the middle-to-top portion of the range where the biceps is already shortening.

Muscles Worked
The biceps brachii is the primary mover in every variation, with the brachialis assisting underneath it regardless of grip. Forearm flexors and the shoulder stabilizers keep the wrist and upper arm controlled, but they are secondary to the elbow-flexion action that defines the exercise. A fully supinated (palms-up) grip keeps the biceps in its strongest line of pull; rotating toward a neutral or pronated grip shifts more of the load onto the brachialis and forearms, which is the basis for the hammer and reverse curl variants.
Programming Bicep Curls
Use two or three sets of eight to fifteen reps as an accessory finisher after pulling work such as the barbell bent-over row or pull-up, since compound pulls already train the biceps indirectly. Direct curl volume fills the gap those compounds leave rather than replacing them. Rotate between a standing curl, an incline curl, and a preacher curl across a training block if you want a variation cycle that spreads emphasis across the full length-tension curve instead of training the same joint positions every session.
